You do not need an hour of wind down ritual. The last ten minutes before lights out are where breathing has the most leverage, because that is when your nervous system decides whether it is safe to power down.
The short answer: spend those ten minutes breathing slowly through your nose, with exhales longer than inhales, finishing at around five to six breaths per minute. That pattern reliably tilts the autonomic nervous system toward its parasympathetic, rest and digest mode, which is the physiological doorway to sleep. Below is a minute by minute version you can follow tonight, the evidence for why it works, and the techniques to avoid after dark.
What breathing exercises actually help you fall asleep?
The direct answer: slow, exhale weighted, nasal breathing. The specific named technique matters less than three properties: a rate near five to six breaths per minute, exhales at least as long as inhales (ideally longer), and breathing into the belly rather than the upper chest.
The evidence base for slow breathing and sleep is genuinely encouraging, if not enormous. Tsai et al. (2015, Psychophysiology) had people with insomnia practice slow paced breathing at six breaths per minute for twenty minutes before bed. They fell asleep faster, woke less often, and spent less time awake after sleep onset compared with their own baseline. Laborde et al. (2019, Psychophysiology) found that slow paced breathing before sleep increased nighttime cardiac vagal activity and improved subjective and objective measures of sleep in healthy adults.
Three techniques fit this shape well:
- 4-7-8 breathing: inhale 4, hold 7, exhale 8. The 8 count exhale does the heavy lifting.
- Coherent breathing: even, smooth breathing at about five to six breaths per minute. The easiest option if counting holds keeps you awake.

What should the 10 minutes before bed look like?
Here is a minute by minute shape. Treat it as a default, not a prescription. Lying in bed with lights low is fine; you do not need to sit cross legged on the floor.
Minutes 0 to 1: clear the pipes. One or two physiological sighs: two inhales through the nose, one long sighing exhale through the mouth. This is the fastest known manual downshift and it marks the transition: the day is over.
Minutes 1 to 3: settle into the belly. Switch to nasal only breathing. One hand on your chest, one on your belly, and breathe so only the bottom hand moves. No counting yet, just slow diaphragmatic breathing. If your mind is loud, that is fine; you are working on the body, not the mind.
Minutes 3 to 8: the main set. Pick one and stay with it:
- 4-7-8 breathing for about eight to ten rounds, or
- coherent breathing, roughly five seconds in and five to six seconds out, continuously.
If 4-7-8 feels strained, drop the hold and just do a 4 second inhale and an 8 second exhale. The exhale to inhale ratio matters more than the exact numbers.
Minutes 8 to 10: let go of the count. Stop counting. Keep the breath slow and nasal, let the exhale stay a little long, and let attention rest on the feeling of air at the nostrils. Sleep often arrives in this stretch. If it does not, do not restart the protocol; just stay with slow breathing and let it be boring. Boring is the goal.
Total time at the target slow rate: about seven minutes. The Tsai et al. (2015) protocol used twenty, so if you enjoy it and have the time, longer will not hurt. Ten minutes is the realistic nightly minimum that still moves the needle.
Why does slow exhale weighted breathing make you sleepy?
The direct answer: it shifts autonomic balance toward parasympathetic dominance, and it does so through hardware, not willpower. Two mechanisms matter.
First, respiratory sinus arrhythmia. Your heart naturally speeds up slightly on the inhale and slows on the exhale, a rhythm driven by the vagus nerve. When you stretch the exhale, you spend more of each breath cycle in the slow phase, which increases vagal influence on the heart. This is why long exhales feel calming within a few breaths.
Second, the baroreflex. Breathing at around six breaths per minute synchronizes your breathing rhythm with the natural oscillation of your blood pressure control loop, producing large, smooth swings in heart rate. Lehrer and Gevirtz (2014, Frontiers in Psychology) describe this resonance effect in detail; it is the basis of resonance frequency breathing and a major reason slow breathing raises heart rate variability. Zaccaro et al. (2018, Frontiers in Human Neuroscience) reviewed the broader literature on slow breathing and found consistent links with increased HRV, increased relaxation, and reduced anxiety and arousal. None of this is mystical: you are feeding the brainstem a signal pattern it reads as "safe, resting," and the rest of the system follows.
There is also a longer game here. Practicing slow breathing regularly, not just at bedtime, appears to raise baseline vagal tone over weeks, which makes each night's downshift easier. What breathing techniques should you avoid before bed?
The direct answer: anything fast, forceful, or hold heavy in the stimulating direction. Some excellent daytime techniques are exactly wrong at 10pm.
Skip fast paced breathing. Rapid techniques such as bhastrika, kapalabhati, and Wim Hof style rounds of quick deep breathing are deliberately sympathetic. They raise arousal and alertness, which is useful before a workout and counterproductive before sleep. Save them for the morning.
Be careful with long breath holds if you are anxious. Extended holds can trigger air hunger, and in people prone to anxiety that sensation can spike alertness. If the 7 count hold in 4-7-8 makes you tense, drop it. A plain long exhale gets you most of the benefit.
Do not force it. Straining to hit exact counts creates the opposite of the signal you want. If five second exhales feel like work, start with four and lengthen over a week or two. Effortful breathing is arousing; comfortable breathing is sedating.
Mind the mouth. Mouth breathing tends to be faster and shallower. Keep the protocol nasal except for the open mouth exhale of the physiological sigh.
What about box breathing? It is fine at night and many people like it, but its equal inhale and exhale make it more of a neutral focusing tool than a sedating one. It shines before a presentation. Before bed, exhale weighted patterns fit the job better.
One framing note: evidence suggests slow breathing improves how quickly people fall asleep and how rested they feel, but it is a support, not a treatment. Chronic insomnia, suspected sleep apnea, or breathlessness at night are reasons to see a clinician, not to breathe harder at them.
